High-protein meal prep
High-protein meals under 30 minutes
Under 30 minutes means the protein is quick: eggs, shrimp, ground turkey, or something you already cooked. It does not mean a new braise. Start the pan, then do nothing else that is not part of this meal.

In the portions written below, protein is about 26–32 g, calories about 280–470, and sodium about 130–280 mg. Those are rounded kitchen estimates before extra cheese, bread, or a heavy pour of sauce.
Thaw the shrimp or the turkey the night before. A fast recipe that starts from a frozen block is not a fast recipe.
How to run it
- Start with lemon fish and zucchini packets. Plan on about 25 minutes. Heat the oven to 400°F. Lay each fillet on a square of parchment with zucchini, lemon, oil, herbs, and pepper.
- Next, herb egg salad. Three eggs is a real lunch. One egg on a giant pile of lettuce is a snack wearing a costume.
- Keep mild chickpea and spinach curry for the meal that needs to feel different. Fridge 4 days. Freezer: best quality within 3 months (curry without the yogurt).
- Cool anything you will not eat right away within two hours. For mild chickpea and spinach curry: Fridge 4 days. Freezer: best quality within 3 months (curry without the yogurt).

If a fillet is hard to cut, the steam in the packet does some of the work. Flake it with a fork.
Ingredients
- 2 white fish fillets, about 6 ounces each
- 1 zucchini, sliced thin
- 1 lemon
- 1 tablespoon olive oil
- dried dill or parsley
- black pepper
Method
- Heat the oven to 400°F. Lay each fillet on a square of parchment with zucchini, lemon, oil, herbs, and pepper.
- Fold the paper into a tight packet. Bake 12–15 minutes, until the fish flakes.
- Open the packet carefully. Steam is hot. Eat from the paper or slide it onto a plate.
Fridge 2 days. Better fresh. The packet method is also one pan to wash. If you serve it hot, reheat to 165°F with a food thermometer.

Three eggs is a real lunch. One egg on a giant pile of lettuce is a snack wearing a costume.
Ingredients
- 3 eggs
- 2 tablespoons plain nonfat Greek yogurt
- 1 teaspoon Dijon mustard
- dill or chives
- black pepper
- soft bread or a baked potato, optional
Method
- Cover the eggs with water, bring to a boil, then cover and sit 10 minutes off the heat. Cool them in cold water.
- Chop and stir with yogurt, mustard, herbs, and pepper. Mayo is the saltier habit; yogurt keeps it in a lower range.
- Eat it on soft bread, a potato, or from a bowl with a spoon.
Fridge 2 days. Do not freeze egg salad.

Details that matter
- Thighs, turkey, fish, eggs, yogurt, tofu, and lentils can share a week. A week of plain chicken breast usually ends on Wednesday.
- Pack the crisp part separately: cucumber, lettuce, herbs, lemon wedges.
- If a lunch is short on protein, add a yogurt jar instead of redesigning the whole cook.
Easy mistakes
Cooking only dry breasts
Use thighs, a sauce on the side, or fish. Breasts that were perfect on Sunday are chalk by Wednesday.
Calling a snack a meal
A string cheese and an apple are not 30 grams of protein. Look at the portion in the recipe, not the headline.
