Meal prep for weight loss

High-volume meals for a calorie deficit

High-volume meals use broth, vegetables, fruit, and potatoes so the plate is physically big without a huge calorie load. Protein still has to be on it or you will be hungry.

Weight loss · 4 min read · Updated 2026-11-05

In the portions written below, protein is about 30–34 g, calories about 360–480, and sodium about 140–430 mg. Those are rounded kitchen estimates before extra cheese, bread, or a heavy pour of sauce.

A giant salad with a cup of sweet dressing is not the high-volume trick. Put the dressing in a spoon you can see.

How to run it

  1. Start with freezer smoothie packs. Plan on about 15 minutes. Bag one sliced banana, one handful of spinach, and 1/2 cup berries. Freeze the bags flat.
  2. Next, shrimp and soft grits. Shrimp plus any salty stock is how this dish gets away from you. Water or unsalted milk keeps it in a range you can see.
  3. Keep turkey bolognese for the meal that needs to feel different. Sauce keeps 4 days in the fridge. Freezer: best quality within 3 months. Cooked pasta is best the day you boil it.
  4. Cool anything you will not eat right away within two hours. For turkey bolognese: Sauce keeps 4 days in the fridge. Freezer: best quality within 3 months. Cooked pasta is best the day you boil it.

Write 'add milk and yogurt' on the bag. Morning-you will otherwise blend fruit and wonder why you are hungry.

Ingredients

  • 5 bananas, sliced and frozen
  • 5 handfuls spinach
  • 2 1/2 cups frozen berries
  • for each smoothie, added at blend time: 1 cup unsweetened soy milk and 1/2 cup plain Greek yogurt

Method

  1. Bag one sliced banana, one handful of spinach, and 1/2 cup berries. Freeze the bags flat.
  2. When you want breakfast, blend one bag with the soy milk and yogurt.
  3. The protein number includes the milk and yogurt. A bag of fruit alone is not the meal.

Freezer packs keep best quality within 2 months before the banana fades. Drink the blended smoothie the same day.

Ingredients

  • 12 ounces peeled shrimp
  • 1/2 cup dry grits
  • 2 cups water or unsalted milk mixed with water
  • 1 tablespoon olive oil
  • 1 garlic clove
  • 1 lemon
  • black pepper
  • a handful of spinach

Method

  1. Simmer the grits in the liquid, whisking, until creamy and soft, about 15 minutes. No salt.
  2. Sear the shrimp and garlic in oil 2 minutes a side. Wilt the spinach in the same pan.
  3. Spoon the shrimp over the grits and finish with lemon.

Fridge 2 days. Grits set up firm when cold; loosen with a splash of water. Do not freeze the finished plate. If you serve it hot, reheat to 165°F with a food thermometer.

Milk is the old trick that makes a meat sauce feel finished without a pile of cheese. Cheese can go on individual bowls.

Ingredients

  • 1 1/2 pounds lean ground turkey
  • 1 onion, 1 carrot, and 1 celery rib, all diced fine
  • 2 garlic cloves
  • 1 can no-salt-added crushed tomatoes
  • 2 tablespoons no-salt-added tomato paste
  • 1/2 cup unsalted milk
  • 1 teaspoon Italian herbs
  • 12 ounces whole-wheat pasta

Method

  1. Brown the turkey. Add the diced vegetables and cook until soft, 8 minutes.
  2. Add tomatoes, paste, milk, and herbs. Simmer 25 minutes.
  3. Boil the pasta in unsalted water until it is as soft as you want it. Sauce and pasta meet in the bowl, so you can freeze the sauce alone.

Sauce keeps 4 days in the fridge. Freezer: best quality within 3 months. Cooked pasta is best the day you boil it. If you serve it hot, reheat to 165°F with a food thermometer.

Details that matter

  • High-volume foods (broth, vegetables, fruit, potatoes) make a smaller calorie target easier to live with.
  • Build the plate as protein, a lot of vegetables, and a measured starch. The starch is allowed. The unmeasured second dinner is the problem.
  • Hunger at 4 p.m. is often a small breakfast. Front-load protein earlier instead of white-knuckling the afternoon.

Easy mistakes

Meal prep that is only chicken and broccoli

Boredom is how the plan ends. Rotate sauces, herbs, and at least three proteins.

Forgetting drinks and bites while you cook

Oil, juice, lattes, and tasting the pot count. They do not have to be tracked forever, but they should not be invisible.
