Dinners around 40 grams of protein

Forty grams of protein at dinner is a palm-and-a-half of cooked meat or fish for many people, or a smaller portion plus yogurt, eggs, or beans. It is a normal plate, not a bodybuilding stunt.

Training · 4 min read · Updated 2026-11-05

In the portions written below, protein is about 38–42 g, calories about 430–510, and sodium about 180–420 mg. Those are rounded kitchen estimates before extra cheese, bread, or a heavy pour of sauce.

Chasing 40 grams with cheese and deli meat will get the protein and a sodium bill. Use the plainer cooks on this page.

How to run it

  1. Start with beef and broccoli bowls. Plan on about 25 minutes. Stir soy sauce, vinegar, honey, garlic, and ginger. This is a small amount of soy on purpose.
  2. Next, no-salt tuna and chickpea box. Regular canned tuna is often 250–400 mg of sodium in a small can. The no-salt-added label is the difference between a lunch and a salt bomb.
  3. Keep lemon herb chicken with rice for the meal that needs to feel different. Fridge 4 days. Freezer: best quality within 2 months (sliced chicken).
  4. Cool anything you will not eat right away within two hours. For lemon herb chicken with rice: Fridge 4 days. Freezer: best quality within 2 months (sliced chicken).

A full splash of regular soy sauce can put this bowl over 800 mg before you sit down. Two teaspoons of the low-sodium kind is the ceiling I would use.

Ingredients

  • 1 1/4 pounds sirloin or flank, sliced thin
  • 1 pound broccoli florets
  • 2 teaspoons low-sodium soy sauce
  • 2 tablespoons rice vinegar
  • 1 tablespoon honey or sugar
  • 2 garlic cloves, grated
  • 1 teaspoon grated ginger
  • 1 tablespoon oil
  • 3 cups cooked rice

Method

  1. Stir soy sauce, vinegar, honey, garlic, and ginger. This is a small amount of soy on purpose.
  2. Sear the beef in a hot pan in two batches so it browns, not steams. Set it aside.
  3. Stir-fry the broccoli with a splash of water until tender-crisp. Return the beef and the sauce for 1 minute. Serve over rice.

Fridge 3 days. Broccoli turns olive-drab and soft if you freeze the finished dish. If you serve it hot, reheat to 165°F with a food thermometer.

Chill cooked rice promptly. Vomiting-type Bacillus cereus illness is generally tied to rice and other starchy foods, and that emetic toxin can survive heat that kills the bacteria. FDA Bad Bug Book: Bacillus cereus.

  • 1/2 cup no-salt-added chickpeas, rinsed
  • 1 rib celery, diced, optional

  • dried dill or parsley

This is the plain roasted chicken you can turn into soup, a salad, or a rice bowl. Do not drown it in dressing on Sunday.

Ingredients

  • 1 3/4 pounds boneless skinless chicken thighs
  • 2 tablespoons olive oil
  • 2 lemons
  • 3 garlic cloves, chopped
  • 1 teaspoon dried oregano
  • 1/2 teaspoon black pepper
  • 3 cups cooked rice
  • a cucumber, for a side salad

Method

  1. Heat the oven to 400°F. Toss the chicken with oil, the juice of one lemon, garlic, oregano, and pepper.
  2. Roast 22–28 minutes, to 165°F in the thickest piece.
  3. Slice and serve over rice with the second lemon. Cucumber on the side, not mixed in, so tomorrow's lunch is not wet.

Fridge 4 days. Freezer: best quality within 2 months (sliced chicken). If you serve it hot, reheat to 165°F with a food thermometer.

Details that matter

  • Cook one pot of rice or quinoa for every recipe that needs a base. You do not need three starches.
  • Thighs, turkey, fish, eggs, yogurt, tofu, and lentils can share a week. A week of plain chicken breast usually ends on Wednesday.
  • Pack the crisp part separately: cucumber, lettuce, herbs, lemon wedges.

Easy mistakes

Skipping a carbohydrate because protein is the goal

Rice, potatoes, fruit, or oats are what make a training day feel fueled. Protein does not replace them.

Cooking only dry breasts

Use thighs, a sauce on the side, or fish. Breasts that were perfect on Sunday are chalk by Wednesday.
