High-protein meal prep
Meal prep containers that earn their space
The container that earns its space is the size of the meal you mean to eat, with a lid that does not leak in a bag. Glass reheats well. A sturdy deli container is fine if you do not melt it.

In the portions written below, protein is about 40–42 g, calories about 430–490, and sodium about 180–190 mg. Those are rounded kitchen estimates before extra cheese, bread, or a heavy pour of sauce.
A 10-cup tub encourages a 10-cup portion. Use a size that matches one meal.
How to run it
- Pick a size that holds one dinner: often 3 to 4 cups, not a mixing bowl.
- Use glass if you reheat in the same dish and you have the shelf space.
- Keep two small jars for sauces and lemon so the main box stays drier.
- Retire any lid that does not seal. A leak in a work bag ends the habit.

Regular canned tuna is often 250–400 mg of sodium in a small can. The no-salt-added label is the difference between a lunch and a salt bomb.
Ingredients
- 1 can no-salt-added tuna in water, drained (about 5 ounces)
- 1/2 cup no-salt-added chickpeas, rinsed
- 1 rib celery, diced, optional
- 1 tablespoon olive oil
- 1 tablespoon lemon juice
- dried dill or parsley
- black pepper
Method
- Break the tuna up with a fork. Fold in the chickpeas, oil, lemon, herbs, and pepper.
- Skip the celery if you want it softer. Eat from the container or over greens.

This is the plain roasted chicken you can turn into soup, a salad, or a rice bowl. Do not drown it in dressing on Sunday.
Ingredients
- 1 3/4 pounds boneless skinless chicken thighs
- 2 tablespoons olive oil
- 2 lemons
- 3 garlic cloves, chopped
- 1 teaspoon dried oregano
- 1/2 teaspoon black pepper
- 3 cups cooked rice
- a cucumber, for a side salad
Method
- Heat the oven to 400°F. Toss the chicken with oil, the juice of one lemon, garlic, oregano, and pepper.
- Roast 22–28 minutes, to 165°F in the thickest piece.
- Slice and serve over rice with the second lemon. Cucumber on the side, not mixed in, so tomorrow's lunch is not wet.
Fridge 4 days. Freezer: best quality within 2 months (sliced chicken). If you serve it hot, reheat to 165°F with a food thermometer.

Chill cooked rice promptly. Vomiting-type Bacillus cereus illness is generally tied to rice and other starchy foods, and that emetic toxin can survive heat that kills the bacteria. FDA Bad Bug Book: Bacillus cereus.

Details that matter
- Cook one pot of rice or quinoa for every recipe that needs a base. You do not need three starches.
- Thighs, turkey, fish, eggs, yogurt, tofu, and lentils can share a week. A week of plain chicken breast usually ends on Wednesday.
- Pack the crisp part separately: cucumber, lettuce, herbs, lemon wedges.
Easy mistakes
Skipping a carbohydrate because protein is the goal
Rice, potatoes, fruit, or oats are what make a training day feel fueled. Protein does not replace them.
Cooking only dry breasts
Use thighs, a sauce on the side, or fish. Breasts that were perfect on Sunday are chalk by Wednesday.
