High-protein meal prep

Post-workout meals to pack

After a workout, pack a meal you can eat without a project: protein plus a starch, already cooked, not a raw kit that needs 40 minutes. The window is not magic. The point is that you actually eat.

Training · 4 min read · Updated 2026-11-05

In the portions written below, protein is about 28–42 g, calories about 360–500, and sodium about 140–410 mg. Those are rounded kitchen estimates before extra cheese, bread, or a heavy pour of sauce.

A shake and nothing else is a backup, not a personality. If you can eat food, eat food.

How to run it

  1. Start with turkey and egg breakfast burritos. Plan on about 35 minutes. Scramble the eggs in the oil. Stir in the turkey and potato just to warm them.
  2. Next, freezer smoothie packs. Write 'add milk and yogurt' on the bag. Morning-you will otherwise blend fruit and wonder why you are hungry.
  3. Keep yogurt-marinated chicken bowls for the meal that needs to feel different. Fridge 4 days. Freezer: best quality within 2 months (roasted chicken). Keep the fresh yogurt sauce for the day you eat.
  4. Cool anything you will not eat right away within two hours. For yogurt-marinated chicken bowls: Fridge 4 days. Freezer: best quality within 2 months (roasted chicken). Keep the fresh yogurt sauce for the day you eat.

This is the higher-protein cousin of the bean burrito. It is still not a low-sodium food, mostly because of the tortilla.

Ingredients

  • 8 eggs
  • 8 ounces cooked lean ground turkey, seasoned with chili and garlic powder only
  • 1 cooked potato, diced
  • 6 large tortillas, the lowest-sodium ones you can find
  • 1 teaspoon oil

Method

  1. Scramble the eggs in the oil. Stir in the turkey and potato just to warm them.
  2. Roll into tortillas. Do not add cheese or salsa before freezing.
  3. Wrap, label, and freeze flat so the bag stacks.

Freezer: best quality within 2 months. Reheat to 165°F. From the fridge, eat within 3 days.

Write 'add milk and yogurt' on the bag. Morning-you will otherwise blend fruit and wonder why you are hungry.

Ingredients

  • 5 bananas, sliced and frozen
  • 5 handfuls spinach
  • 2 1/2 cups frozen berries
  • for each smoothie, added at blend time: 1 cup unsweetened soy milk and 1/2 cup plain Greek yogurt

Method

  1. Bag one sliced banana, one handful of spinach, and 1/2 cup berries. Freeze the bags flat.
  2. When you want breakfast, blend one bag with the soy milk and yogurt.
  3. The protein number includes the milk and yogurt. A bag of fruit alone is not the meal.

Freezer packs keep best quality within 2 months before the banana fades. Drink the blended smoothie the same day.

  • 1 teaspoon paprika
  • juice of 1 lemon

Chill cooked rice promptly. Vomiting-type Bacillus cereus illness is generally tied to rice and other starchy foods, and that emetic toxin can survive heat that kills the bacteria. FDA Bad Bug Book: Bacillus cereus.

Details that matter

  • Cook one pot of rice or quinoa for every recipe that needs a base. You do not need three starches.
  • Thighs, turkey, fish, eggs, yogurt, tofu, and lentils can share a week. A week of plain chicken breast usually ends on Wednesday.
  • Pack the crisp part separately: cucumber, lettuce, herbs, lemon wedges.

Easy mistakes

Skipping a carbohydrate because protein is the goal

Rice, potatoes, fruit, or oats are what make a training day feel fueled. Protein does not replace them.

Cooking only dry breasts

Use thighs, a sauce on the side, or fish. Breasts that were perfect on Sunday are chalk by Wednesday.
